Couch to 5K
with Snel
A free walk/run programme that takes you from zero running to 5K. No experience needed. No judgement. Just a plan that meets you where you are and adapts as you improve.
Starting from scratch is completely fine
If you've never run before, or it's been years since you last did, this is for you. Forget what running "should" look like. Forget pace. Forget distance. You're going to start by walking, add short running intervals, and build from there.
The Couch to 5K approach works because it's gradual. Your body adapts to new stress, but only if you give it time. Rushing leads to sore knees and giving up. Going slowly leads to running 5K in a few weeks and wondering why you didn't start sooner.
How the Snel C25K programme works
Walk/run intervals that progress automatically
You start with short running intervals separated by walking. Maybe 1 minute running, 2 minutes walking. Each week, the running intervals get a little longer and the walking breaks get a little shorter. By the end, you're running continuously.
Time-based, not distance-based
Snel's walk/run programme uses time, not kilometres. You're not trying to run a certain distance each session. You're building the habit of moving for 25-30 minutes, with the walk/run ratio shifting as you get fitter. This removes pressure completely.
It adapts to you
This is where Snel is different from a standard C25K app. If a week felt too hard, the plan adjusts. If you missed a few days, it recalculates. If you're progressing faster than expected, it moves you forward. You can't fall behind a plan that moves with you.
What a typical week looks like
These are examples. Snel adjusts the progression based on your feedback after every session.
| Week | Sessions | Structure | Duration |
|---|---|---|---|
| Week 1 | 3 | Walk 2 min / Run 1 min, x8 | 24 min |
| Week 4 | 3 | Walk 1.5 min / Run 3 min, x6 | 27 min |
| Week 8 | 3 | Run 30 minutes continuously | 30 min |
Your programme might move faster or slower, and that's the point.
What you need to start
A pair of running shoes. That's it. You don't need a GPS watch, a heart rate monitor, or a subscription. Download Snel on your phone, select "I'm new to running" during setup, and your programme is ready.
If you have a Strava account or a running watch, Snel can connect to those. But it's entirely optional. Plenty of people complete C25K with just their phone and a pair of trainers.
After Couch to 5K
Once you're running 5K continuously, you have options. Snel can transition you straight into a structured 5K training plan to get faster, or you can step up to 10K when you're ready.
Many people find their first parkrun is the perfect next step after C25K. It's free, it's every Saturday, and nobody cares how fast you go. Your local parkrun is probably closer than you think.
Frequently asked questions
How long does Couch to 5K take?
Most people complete it in 8-10 weeks. Snel adapts the timeline based on your progress, so it might be shorter or longer depending on how your body responds.
I tried C25K before and quit. What's different about Snel?
Most C25K apps follow a rigid week-by-week schedule. If you have a bad week, you fall behind and lose motivation. Snel adapts. It meets you where you are, every session.
Do I need to run three days a week?
Three days is recommended, but Snel works with two or four as well. It adjusts the progression accordingly. Consistency matters more than frequency.
I'm overweight. Can I do this?
Yes. The walk/run approach is designed to be low impact. You start with mostly walking and build gradually. Listen to your body and let the plan adapt to you.
What pace should I run at?
Conversational pace. If you can talk in short sentences while running, you're going the right speed. Seriously, slow down more than you think you need to.
Will I really be able to run 5K in 8 weeks?
Most people can, yes. Some take a bit longer. The goal is 30 minutes of continuous running, which covers roughly 5K at a relaxed pace. Snel won't rush you.
Is the programme free?
Free on the core tier. The full walk/run programme is included, no card required to start.
Can I do this on a treadmill?
Absolutely. The programme is time-based, so it works indoors or outdoors. Whatever gets you moving.
