The training approach

Run easy most of the time

About 80% of your weekly running should be at easy pace, roughly 6:30-7:00 min/km if you're targeting sub-2. This builds your aerobic engine without accumulating excessive fatigue. It feels too slow. That's the point.

Threshold work is your best friend

Tempo runs at around 5:15-5:25 min/km develop your lactate threshold. This is the pace you can hold for about an hour. One tempo session per week, building from 20 minutes to 40 minutes, makes a huge difference.

Long runs build endurance

Your weekend long run should build to 18-20 km. Run most of it at easy pace. In the Specific phase, finish the last 4-6 km at marathon or half-marathon pace. This teaches your body to run fast when tired.

Intervals sharpen speed

One session per week of 800m-1600m intervals at VO2max pace (around 4:30-4:45 min/km) builds the top end of your fitness. You don't need much of this. 20-25 minutes of hard running within a 50-minute session is plenty.

Week 12Taper

Volume drops 40-50%. Keep one short tempo and one short interval session. Rest. Trust your training.

How long does it take to go from 2:10 to sub-2?

With consistent training, most runners close that gap in 12-16 weeks. It depends on your current weekly volume and how much room you have to improve your threshold.

How many days per week should I run?
